Speed Training Drills for Baseball: Resisted-Band Sprints for Faster Acceleration

Ask any college recruiter or pro scout what they time first, and the answer is usually a sprint. But the speed that actually wins baseball and softball games isn't the speed you reach 50 yards down the line — it's how fast you get moving in the first few steps. The race to first base, the jump on a steal, and an outfielder's first read are all decided in the drive phase of a sprint. That's exactly what resisted-band sprint training is built to improve.

Why Acceleration Beats Top Speed in Baseball
Most baseball and softball sprints are short. Home to first is 90 feet (60 for many youth and softball diamonds). A stolen-base jump is over in a few strides. An outfielder closing on a sinking liner covers ground in a handful of explosive steps. In every one of those plays, the athlete is accelerating — they almost never reach the true top-end speed that a 100-meter sprinter spends most of a race in.
That means the highest-value place to spend your speed training is the acceleration phase: the first 10–20 yards, where the body is leaned forward and driving hard into the ground. Train that, and you shave tenths off the times that actually show up in games and at showcases.

The Drive Phase: Pushing the Ground Away
Fast acceleration is about horizontal force. As coaches put it, you accelerate by pushing the ground down and back — away from you — not by reaching your feet out in front. In the drive phase, a good athlete shows:
- A forward-leaning torso (think of a jet taking off, not standing straight up)
- Aggressive, long arm action that sets the rhythm for the legs
- Powerful, piston-like steps that land under the hips
- A gradual rise from the lean to an upright posture over several steps
The most common acceleration faults are the opposite of those: popping straight up on the first step, overstriding and reaching, and soft, choppy steps that don't put real force into the ground. The hard part is that telling an athlete to "lean more" or "push harder" often doesn't stick. That's where resistance comes in.
Why Add a Resistance Band?
A resistance band (or sled) gives the athlete something to drive against. That external load does two things at once. First, it overloads the muscles responsible for horizontal force, training them to fire more powerfully. Second — and this is the underrated part — it acts as a coach. The pull of the band naturally forces the athlete into the forward shin and torso angles that good acceleration requires. You don't have to nag about the lean; the band creates it. Coaches call this using load as a constraint to shape movement, and it's why a band often teaches a clean drive phase faster than words alone.
This is also a known fix when an athlete can't carry good mechanics from drills into real sprinting. How to Run the Resisted-Band Sprint

Setup
Loop a sprint band around a sturdy fence post or rack at hip height, or have a partner hold it and walk behind the athlete. Pick tension that slows them noticeably but still lets them reach a near-normal stride by 10 yards — heavy enough to feel, light enough to still sprint. Set cones at 0, 10, and 20 yards. Always warm up with a jog, leg swings, A-skips, and a couple of build-up sprints first.
The Movement
- Belt up so there's tension before the first step.
- Set up in a staggered, leaned-forward stance — like a lead-off at a base.
- Drive out hard for 10 yards, thinking "push the ground down and back."
- Keep accelerating through the 10-yard cone without standing up early.
- (Optional contrast) Release the band at 10 yards and free-sprint to 20, feeling light and fast.
- Walk back and rest fully — 60–90 seconds between reps.
Do 4–6 reps of 10–15 yards, for 1–2 sets. This is a power and speed drill, not conditioning, so quality matters far more than volume. The moment form gets sloppy, the set is over.

Programming It Into Your Off-Season
Resisted-band sprints fit naturally into off-season and showcase-prep blocks, when athletes have time to build qualities that pay off in season. Run them early in a session when legs are fresh, 1–2 days a week, paired with general strength work. As athletes master the moderate-tension version, progress to the resisted-then-released contrast sprints, and start drives from sport-specific stances — a real lead-off or a fielding ready position — so the acceleration transfers into game speed.
The best part is you can measure it. Retest a timed 10-yard or 60-yard sprint every few weeks. If the drive-phase work is doing its job, the clock will tell you — and so will your home-to-first times.
