Long Toss for Velocity: How Distance Throwing Builds Arm Strength

What long toss is
Long toss is a throwing routine where you progressively increase the distance between you and a partner, then work back in. It breaks cleanly into two phases:
- Stretching out — moving apart while throwing the ball *uphill with arc*. The arc lets the arm open up and extend in the most natural, least stressful way.
- Pulling down — moving back in while gradually lowering the trajectory until you're throwing hard *on a line*. These pull-down throws are your highest-intent reps and most closely mimic the downhill release of pitching.
Maximum distances in long toss programs range widely — from a conservative 120 feet to 300+ feet for advanced pro arms. The right number for you is the farthest distance at which you can still throw with good arc and clean mechanics, not a max-effort heave.
Why it builds velocity
Velocity is the product of arm speed and the body's ability to deliver force into the ball. Long toss trains both:
Arm speed and intent
Throwing the ball a long way *requires* high arm speed. When you then pull down and throw on a line from a shorter distance, you keep that same intent but redirect it flatter and harder — the exact arm action you want repeating off the mound. Extension and the kinetic chain
The crow hop is central. As you shuffle, gather over your back leg, and drive, you recruit the legs, core, and ground forces — taking load off the arm and teaching the whole body to throw. Durability

How to train it: the drill

1. Warm up first, every time
Before a ball leaves your hand: 3–5 minutes of light jogging, dynamic shoulder mobility, and band or tubing work for the rotator cuff. The decelerator muscles in the back of the shoulder break down first, so arm care is non-negotiable.
2. Stretch out with arc
Start with easy catch at 45–60 feet, then step back in increments. Throw the ball *uphill with arc* — high and far, not flat. Add a crow hop as distance grows so your legs do the work. Keep extending only as long as your mechanics stay clean.
3. Hold at a comfortable max
Make a handful of quality arc throws at your longest comfortable distance for the day. The ball should reach your partner on the fly with a high, lazy arc.
4. Pull down on a line
Walk back in. As distance shrinks, lower the trajectory from arc to a line and throw with more intent each step. Finish with firm, on-a-line throws around 60–90 feet — released out front, finishing tall over the front leg. These are your velocity reps.
5. Cool down
Easy lobs, then band work and light stretching for the back of the shoulder.
Common mistakes to avoid
- Firing flat, max-effort throws on the way out. Keep it high and arced during the stretch-out phase to protect the arm.
- Chasing distance over quality. Stop the moment mechanics get sloppy. Distance is earned.
- No crow hop. Throwing flat-footed from distance dumps the entire load onto the arm.
- Skipping arm care. Bands before and after aren't optional.
- Throwing through fatigue. If arm speed drops, end the session.
How to program it across a season
Long toss is most valuable in the off-season, when you can throw purely to build arm health and arm speed without game wear. Younger arms should cap distance, prioritize clean arc throws, and throw a couple of days per week with full recovery. As the arm gets strong, extend max distance gradually and sharpen the pull-down line throws. Track outfield/throwing velocity and mound fastball velocity across the off-season to confirm the carryover is real.
